The after sweat glow vs I have my caffeine glow. Today was a quick shoulder workout followed by a quick seven miles on the bike. 
Y'all! After the bike my legs were like HELLO! I've been running a lot so I decided to give my legs a rest. Today, I did four sets and 10 reps in the first set followed by five reps in the last three sets of:

Shoulder press 20lbs, 30lbs, 40lbs & 50lbs 
Lateral raise 30lbs, 40lbs, 40lbs, & 40lbs 
Straight bar 20lbs, 30lbs, 35lbs, 42
Side and front raises 10llbs 
Vertical legs lifts 40x
Bike 7 miles 27:13

Yesterday was trailer load of leg day. I also did four sets and 10 reps in the first set followed by five reps in the last three sets of: 
Seated leg curls 75lbs, 105lbs, 115lbs, 135lbs & 150lbs
Leg extensions 95lbs, 110lbs, 155lbs & 170lbs
Leg press 95lbs, 140lbs, 155lbs, 185lbs & 200lbs
Hip abduction 115lbs, 145lbs, 160lbs & 190lbs
Glutes 70lbs, 85lbs, 100lbs & 115lbs 
Bike 2.37 miles 11:56

if you know me, you would know that a lot of my workouts consist of functional movements. why? because 1) it engages SO many different muscles all at once a 2) it really challenges your mobility/balance & 4) IT IS SO FREAKING FUN 😆✨👏
.
seriously though, if your goal is to have better endurance & be over all stronger/more athletic, functional training is for you. i have been doing at least 3-4 of my workouts each week as a functional day, mixed with some heavy lifts & cardio, and it seriously has been a game changer. not only had it been a game changer in the physique of my body, but it has vastly improved my balance, agility and muscle strength. 🏋🏼‍♀️😊

so here you go!! a nice quick little functional circuit!!!! 🎉
.
this functional circuit is in the format of HIIT, because i wanted to get my cardio in for the week in a more fun way. & man was my heart rate UP (208 at peak)
.
all you need a is a semi-heavy plate (i used 25lbs) & semi-heavy DBs (i used 20lbs)
.
perform each exercise as a tri-set (back to back to back) with no rest, then take a break for 1 min, then repeat 4 more times for a total of 5 rounds!
.
VIDEO 1:
- 10 DB RDL to clean and press
- 10 over head plate knee drives (5 each side)
- 10 prisoner squat jumps (use your arms if you need to, the “prisoner” with your hands behind your head just gives you more of a challenge and puts more of a focus on your core & legs)
.
VIDEO 2:
- 10 (on each side) DB duck stance lunges (this may look awkward AND IT IS, but this stents put a huge emphasis on the outer glute otherwise known as the side booty. make sure that your weight is evenly distributed & that your front toes are lifted and your back foot only has weight on the ball of your foot)
- 50 high knees (count 1-1, 2-2, etc.)
- 10 over head plate pistol squats
(5 each leg. if you can’t quite do an over head plated pistol squat, do a regular pistol squat, & if you still can’t do a pistol squat don’t be intimidated!!! these are such a great exercise for functionality, balance, & mobility, give it a try hanging onto a wall or a TRX belt!)

🔥 UPPER BODY WEIGHT TRAINING🔥 DETAILED POST⚠️

First slide is a superset that @phitbysteph and I did. We did both exercises back to back for 3 rounds, 10 reps each. -
Second slide: Overhead Tricep Extensions- You probably see these everywhere, because they are a staple exercise for so many people! BUT I see it being performed wrong alllll the time😅 Remember to keep your elbows close to your head, and hold the weight from the very top of the handle, and then bring your hands alllll the way down as low as you can bring them, then back up to the top, keeping your elbows close to your head the whole set⚠️ I PROMISE you will feel the connection of you do this!

Third slide: Hammer Curls 🔨 
Keep palms facing inwards the entire time, keeping your elbows close to your waist (not swaying around). I, personally also like to rotate my wrist slightlyyy outward on the way up, because I feel more of a connection doing this👍🏼

📍 PULL UPS- My favorite way to warm up for back day! 🔥 Typically start off every back day with 4 sets of pull ups till failure.
📍CABLE PULLOVER- Another staple in my back day! 📎 Make sure you have control through this movement and is a great exercise to target your lats. 🦋
📍SEATED LAT PULL DOWN (on floor)- little variation to regular lat pull down since that machine was taken! 😅 But was good to switch it up a little 🤗

Holy mother of God  what was that😂😂Workout 24 MM💯 total body badass my god five pounds felt like 50 pounds at one point I had to drop the weights and my arms still felt like led🤣🤣but guess what we killed it..we showed up and showed out man i feel real badass right now I am loving this program the workouts are not long but let me tell you they are effective..I am sore all over and I love it..so glad it’s freestyle flow tomorrow because I need it... morning meltdown for the win🙌🏾🙌🏾💯
